A brutal final round is where baking soda for performance gets interesting. When your forearms are flooding during hard grip fighting, your legs are heavy after repeated shots, or you need one more flurry on the pads, the limiting factor is not always fitness or toughness. It can be the rapid build-up of acidity associated with repeated high-intensity work.

Sodium bicarbonate - ordinary baking soda - is one of the better-researched sports supplements for this specific problem. It is cheap, legal in sport and potentially useful. It is also easy to get wrong. Take too much, too close to training, and the only thing you will perform is an urgent sprint to the toilet.

For BJJ, wrestling, MMA and striking athletes, the question is not whether baking soda is a miracle. It is whether it can give a useful edge in the type of work you actually do.

How baking soda for performance works

Hard exchanges rely heavily on anaerobic energy systems. Think of a fast scramble from turtle, a chain-wrestling sequence against the cage, repeated throws in judo, or a hard 30-second finishing burst on the bag. As this work accumulates, hydrogen ions build up in working muscle and blood. That change in acidity contributes to the burning sensation and can interfere with force production when efforts are repeated with incomplete recovery.

Sodium bicarbonate raises the blood's buffering capacity. In plain language, it gives the body more ability to move and manage some of those acidity-related by-products outside the muscle during intense exercise. It does not remove fatigue, replace conditioning or make a poor weight cut disappear. But it may help an athlete sustain repeated, very hard efforts for a little longer.

That distinction matters. Baking soda tends to be most relevant when a session or match involves repeated high-output bursts lasting roughly one to several minutes, especially when rest is limited. Combat sports often fit that profile better than a steady, easy run does.

Where combat athletes may notice a difference

The potential benefit is usually small, not cinematic. You are unlikely to feel an obvious surge of energy. A better outcome might be holding your pace during the final positional sparring round, producing more quality efforts across wrestling intervals, or losing slightly less power in late-round combinations.

BJJ athletes may find it most relevant for competition-style rounds, hard shark tanks and demanding conditioning blocks. Wrestlers and judoka may look at it for repeated explosive exchanges. Boxers, kickboxers and MMA fighters may use it during high-intensity interval work or when preparing for rounds with a deliberate pace demand.

It is less likely to matter during technical drilling, low-intensity aerobic work, lifting with long rests, or a relaxed open mat. Save experimentation for the sessions that create the problem it is designed to address.

A key reality check: a well-built engine still wins. If you are repeatedly fading because you are under-fuelled, dehydrated, sleeping poorly or doing every round at a reckless pace, baking soda will not solve the cause. Preparation matters. This is a marginal tool to consider after training, food, fluids and recovery habits are already doing their job.

The dose is simple. The timing is not.

Research commonly uses a dose of around 0.2 to 0.3 grams of sodium bicarbonate per kilogram of body mass. For an 80 kg athlete, that is about 16 to 24 grams. That amount is far more than most people expect when they picture a teaspoon in the pantry, and it contains a substantial sodium load.

Many athletes take it around 90 to 180 minutes before a hard session or event, with a carbohydrate-containing meal and plenty of fluid. But there is no single perfect clock. The best timing depends on the size of the dose, the food in your stomach, your body mass and, most importantly, your individual gut response.

Do not test a full competition dose before a tournament, smoker or important sparring day. Trial it on an ordinary hard training day first. Start at the lower end, record the dose and timing, then assess both output and gut comfort. If it does not improve something measurable in your training, there is little reason to keep forcing it.

Some athletes split the dose into smaller portions over a longer period to reduce stomach upset. Others use commercially prepared delayed-release forms. These approaches can be useful, but the same rule applies: test the exact protocol before you need it.

The gut is the main barrier

Baking soda can cause nausea, bloating, stomach cramps, belching and diarrhoea. In combat sports, that is not a minor inconvenience. A gut issue can ruin a training session, disrupt a weigh-in day and leave you under-hydrated heading into competition.

The most common mistake is assuming more is better. It is not. Taking a large, untested amount on an empty stomach just before rolling is a poor plan. So is copying a heavyweight teammate's dose when you weigh far less.

Use accurate scales rather than random spoon measurements. Take it with food and fluid, leave enough time before training, and avoid introducing it during the final days of a weight cut. A large sodium intake may also be unhelpful for athletes whose body mass target is extremely tight or whose nutrition plan requires controlled sodium intake.

Anyone with high blood pressure, kidney disease, heart conditions, a history of significant gastrointestinal issues, or who uses prescribed medication should speak with a qualified health professional before using sodium bicarbonate. Junior athletes should not treat adult supplement protocols as a shortcut. Their priorities are coaching, adequate food, sleep, hydration and sensible training loads.

A practical trial for hard rounds

Treat baking soda like a training variable, not a superstition. Pick a repeatable session: six hard rounds on the pads, a structured wrestling circuit, or competition-pace BJJ rounds with fixed rest. Keep your usual pre-training meal, caffeine use and hydration as consistent as possible.

For the first trial, use a conservative dose based on body mass and take it well before the session. Note when you take it, what you eat with it, whether your stomach feels settled, and what happens to your later-round output. Are your final rounds more productive? Can you maintain pace without a clear increase in gut discomfort? That is more useful than judging it by a vague feeling of intensity.

Run more than one trial. One good or bad session proves very little because hard training is affected by sleep, work stress, accumulated fatigue and who turns up to spar. If the protocol repeatedly helps and your stomach tolerates it, it may have a place in selected performance sessions or competition preparation.

Do not confuse buffering with fuelling

Baking soda is not a substitute for carbohydrate. It does not contain meaningful energy and it cannot replace a proper meal plan. The athlete who arrives depleted, skips fluids and then takes bicarbonate hoping to survive five hard rounds is building their strategy backwards.

For hard evening training, many athletes perform better with a meal containing carbohydrate and protein a few hours beforehand, then a smaller snack closer to training if needed. During long or double-session days, refuelling matters even more. Sodium bicarbonate may support high-intensity output, but carbohydrate supports the work itself and protein supports recovery afterwards.

Caffeine, creatine and baking soda are sometimes combined, but do not pile new supplements into the same week. Test one variable at a time. That is how you learn what is helping rather than simply creating an expensive, uncomfortable pre-training ritual.

Competition day needs restraint

Combat athletes are particularly vulnerable to bad supplement timing because competition days already involve nerves, travel, warm-ups, unfamiliar food and, sometimes, making weight. If you have not successfully tested baking soda in training, competition day is not the time to start.

If you have tested it, use the same dose, food, fluid and timing that worked in training. Avoid chasing an extra edge by increasing the amount. Being calm, fuelled, hydrated and able to move freely is more valuable than a theoretical performance gain that comes with cramps.

For coaches, the best message is simple: individualise it. A protocol that helps one athlete through repeated wrestling exchanges may leave another athlete bloated and distracted. Encourage athletes to document trials and make decisions from their own response, not gym folklore.

The athletes who get the most from baking soda are usually not the ones looking for shortcuts. They are the ones who already respect the basics, test their strategy under pressure and arrive ready to work when the hard rounds begin.
